First, what it is:

Cortisol is your stress hormone.

Sitting is a silent killer.
7 exercises that should be mandatory for desk workers:

𝟭. 𝗥𝗼𝗺𝗮𝗻𝗶𝗮𝗻 𝗗𝗲𝗮𝗱𝗹𝗶𝗳𝘁𝘀

Sitting wrecks your posterior chain.

RDLs rebuild it.

→ Strengthen your glutes, hamstrings, and lower back
→ Fix posture and reduce injury risk

2x/week. Start with light weight. Focus on form.

𝟮. 𝗗𝗲𝗮𝗱 𝗛𝗮𝗻𝗴𝘀

You sit all day with compressed discs and tight shoulders.

Dead hangs fix that.

→ Decompress your spine
→ Improve shoulder mobility
→ Build grip strength (which is linked to longevity)

Hang from a pull-up bar for 30–60 seconds.

Breathe deeply. Relax your body.

Can’t hold long? Do multiple sets. Work up to it.

Do you have tight hips? Weak core? Poor mobility?

You’re not just overweight. You’re inflamed.
5 hidden foods that are wrecking your body from the inside out:

The dark side of personal training:

I’m about to piss off every personal trainer reading this.

But someone needs to say it:

Personal trainers aren't incentivized to help you transform your body.

I know this because I used to be one.

There’s 2 core problems:

1/

A trainer's job isn't just to get results. 

It's to keep you entertained. 

So they change workouts constantly:

- New exercises every week
- "Muscle confusion"
- All that bullshit

Sounds great.

But in reality this is exactly what keeps people stuck.

REAL transformation comes from doing the same proven movements week after week, progressively adding weight or reps.

But that’s too boring to program.

And it doesn’t keep people coming back.

So these trainers keep your workouts feeling new and novel at the cost of progress.

Not saying they’re doing this intentionally.

Just pointing out the misaligned incentive structure.

2/

Here’s the bigger issue:

Even the BEST in-person trainer only helps you for the 3 hours/week they see you in the gym.

But transformation doesn’t happen in the gym alone.

90% of the inputs that ACTUALLY get results happen outside the gym.

- what you eat
- how you sleep
- daily movement
- how you manage stress

In-person trainers can’t hold you accountable for that.

They don’t have time. And frankly, you’re probably not paying them enough.

I lived this.

The fix isn’t to quit your job or sacrifice your schedule.

Give yourself an extra 15 minutes when you get to the office.

Start your day with a “commute” walk around the block before you sit down.

Keep a stash of high-protein emergency snacks at your

desk so you’re not raiding the vending machine at 3pm.

→ Beef jerky
→ Roasted edamame
→ Tuna packets
→ Protein bars (low sugar)

Eat like a grown adult. Not a toddler on a sugar bender.

𝗨𝘀𝗲 𝘆𝗼𝘂𝗿 𝗺𝗲𝗲𝘁𝗶𝗻𝗴𝘀 𝘁𝗼 𝗺𝗼𝘃𝗲

If it doesn’t require a screen — it requires steps.

Turn phone meetings into walking meetings.

Pace your office. Walk outside.

You could get 3,000 steps/day just from taking calls.

𝗟𝗶𝗳𝘁 𝘄𝗲𝗶𝗴𝗵𝘁𝘀 𝟯𝘅/𝘄𝗲𝗲𝗸

More than 3-4 sessions per week isn’t necessary if you’re:

- Tracking lifts
- Increasing weight or reps over time

Hit the basics:

→ Benchpress
→ Squats
→ Rows
→ Curls
→ Deadlifts
→ Overhead Press

𝗪𝗮𝘁𝗲𝗿 𝗯𝗲𝗳𝗼𝗿𝗲 𝗰𝗼𝗳𝗳𝗲𝗲, 𝗲𝘃𝗲𝗿𝘆 𝘁𝗶𝗺𝗲

Office workers are chronically under-hydrated and over-caffeinated.

Make it a rule:

slam 12–16 oz of water before your first (and second) cup of coffee.

Better energy, digestion, and fewer afternoon crashes.

𝗘𝗮𝘁 𝗮 𝗳𝗶𝘀𝘁-𝗳𝘂𝗹𝗹 𝗼𝗳 𝗽𝗿𝗼𝘁𝗲𝗶𝗻 𝘄𝗶𝘁𝗵 𝗲𝗮𝗰𝗵 𝗺𝗲𝗮𝗹

Tracking protein is smart.

But can be annoying at times.

Simple fix when the scale isn’t around:

Get a “fist-full” at each meal.

Keeps you full throughout the day & fuels your muscle growth.

𝗞𝗲𝗲𝗽 𝗶𝘁 𝗯𝗼𝗿𝗶𝗻𝗴

Stop chasing novelty.

You don’t need to “confuse” your body with a new workout every week.

That’s an advanced tactic for seasoned bodybuilders.

For most guys, progress comes from boring consistency.

Same workouts. Increase reps and weight over time.

𝗦𝘁𝗼𝗽 𝗰𝗵𝗮𝘀𝗶𝗻𝗴 𝗾𝘂𝗶𝗰𝗸 𝗳𝗶𝘅𝗲𝘀

Modern life is making you fat,

20% whatever the hell you want.

No 6 day/week rotation.
No 2 hour sessions.
No destroying my body and feeling like shit all day.

I lifted weights 3-4 days per week instead.

Just 45 minutes. Get in. Lift heavy. Get out.

Had more time to focus on my business, surf with my girlfriend, and actually enjoy my life (crazy I know…)

𝗠𝗼𝗿𝗲 𝗿𝗲𝗰𝗼𝘃𝗲𝗿𝘆

I thought less workouts would slow my progress.

But I was wrong.

Less time in the gym meant more time for recovery.

Without losing muscle (or my sanity).

And I've kept it off ever since (I stay between 9-15% body fat)

- more time to spend with loved ones
- more muscle (not just a "skinny-fat" body)

- Endless cardio
- Aggressive calorie restriction

Running is a b*tch.
Especially if you’re overweight.

Sure, it’s good for your heart & lungs.

But it’s NOT optimal for fat loss.

Focus on building muscle instead

On average:

1 pound of muscle burns 6-7 calories per day (at rest).

Lift weights 3 times per week. That's it.

Pick compound movements that hit multiple muscles:

Boost your T by:

→ Training legs

✅ Say no more often 
↳ Your schedule isn’t just full—it’s overloaded 
↳ Create recovery time, or your body will force it on you

✅ At least one “rest day” per week 
↳ No work. No exercise 
↳ Your body needs this to recover 
↳ Your brain needs it to process & regulate

2/ Target your visceral fat

Good news:

Visceral fat is the FIRST type of fat your body burns when you start changing your lifestyle.

✅ Lift weights 3-4x per week 
↳ More muscle = higher metabolism = fat burning

✅ Walk at least 8k steps per day 
↳ Burns calories without raising stress hormones 
↳ Do it during calls, after meals, or with your kids

✅ Cut liquid calories 
↳ Soda, juice, and alcohol go straight to your belly 
↳ Replace with water, black coffee, or zero-cal drinks

✅ Eat 0.8g of protein per lb of IDEAL body weight, per day 
↳ Keeps you full, supports muscle, and stabilizes blood sugar
