Force #1. Cookie cutter plans - You follow someone else's plan or diet and hope to expect the same result.

The process of getting your body back into shape is very much about automating the habits needed to get your body lean & energetic.

No systems = having to think about your diet and workouts all the time.

This results in your spinning your wheels getting frustrated with the process and eventually giving up.

Force #3. Too much focus on losing weight. Not enough on sustainability

What's the point of losing 20 lbs in 6 weeks if you just put it back on?

The goal is to never worry or think about having an unhealthy body for the rest of your life.

But you can't be doing that if you're just thinking about doing things only to lose weight and not enough on your lifestyle.

Most entrepreneurs do unsustainable things to lose a couple pounds on the scale only to be disappointed when they're back where they started.

This results in a yo yo cycle of weight loss and weight gain until they give up.

Hit the gym 3x/week. That's it.

Find someone whom you wouldn't mind doing absolutely nothing with. Lock that person down.

Work:
Pick something you'd do for free. Then charge for it.

Daily execution:

Every Answer Was The Same.

"Everything."

Something I've realized in my 20 years of coaching is that your physical health equals your mental health.

When I was sedentary, eating a horrible diet, not getting enough sleep, and drinking alcohol regularly, it would often come with anxiety, negative thoughts, and ruminations.

The Deathbed Calculator: How Many Years Your Current Habits Are Stealing (With Proof)

My 52-year-old client just discovered he'd been trading 14 years of his life for convenience.

The math was brutal:
- Daily alcohol: -4.6 years
- Poor sleep habits: -2.8 years 
- Zero strength training: -3.2 years
- Processed food diet: -2.1 years
- 4000 steps a day: -2.5 years

A broom handle just fixed my CEO client's 10-year back pain in 47 seconds.

People ask me how I stay lean year-round as a dad while running multiple businesses.

Here's the truth: I don't negotiate with myself.

My daily non-negotiables:

· Exercise
· No meals past 6pm
· Hydrate with water
· Give value to people
· Eat a nutrient dense diet
· Write at least 500 words
· Read at least one chapter
· Sleep at 10. Wake up by 6am.
· Always breathe through my nose

Most people think this list is extreme.

I think waking up tired, sick, and unmotivated is extreme.

The difference between successful people and everyone else isn't talent.

It's having standards you refuse to break.

Every item on this list serves a purpose:
- Exercise = Mental clarity
- 6pm cutoff = Better sleep
- Writing = Clear thinking
- Nose breathing = Calm nervous system

These aren't restrictions. They're my operating system.

When you make health non-negotiable, success becomes inevitable.

My client dropped 18 pounds in 6 weeks drinking water at weird times.

"I need to lose 20 lbs fast." Every January 2nd email ever.

Here's exactly what I'd do. No BS. No magic pills.

• Zero alcohol for 90 days
• 10,000 steps every single day
• Lift weights 4x/week (3 is maintenance, 5 is overkill)
• Sleep 7-8 hours (non-negotiable)
• Replace snacks with water
• Real food only. If it has a commercial, skip it.

That's it. That's the whole system.

Everyone else is coasting into 2025. I'm about to disappear.

Here's my non-negotiable protocol:

• Zero alcohol 
• Social events: 
• No processed sugar
• 1000 words written before 8am daily
• 10 minutes meditation 
• No foods after 6pm
• Business meetings that matter only

My friends think I'm crazy when I tell them this:

"Dan, it's the holidays! Everyone's slowing down!"

Exactly.

While they're nursing hangovers, I'm in the gym at 5am.
While they're scrolling, I'm writing my next book.
While they're "starting fresh in January," I'm already 90 days ahead.

Last year during monk mode:
- Lost 12 pounds of pure fat

Before finding the gym, I was a massive screw-up.

I spent 20 years as a meathead who thought cardio was for quitters.

Could bench 1.5x and deadlift 2.5x my bodyweight. But walking up one flight of stairs? Winded.

That wake-up call hit at 42. I was strong but would struggle running a 5k.

So I swallowed my pride and started walking. Then sprinting. Then Zone 2 cardio.

The changes shocked me:
• Energy through the roof
• Mood more stable than ever
• Can outlast guys half my age
• Feel better at 45 than I did at 25

I still lift heavy 3x a week. But now I do cardio 3x.

My client Marcus lost 30 pounds in 90 days.

This one exercise should be mandatory for every desk worker.

I do it every single day. Takes 90 seconds. Fixes 8 hours of damage.

The Cat-Cow stretch.

Here's why it works:

Sitting compresses your spine by 40%. Your discs get squeezed like toothpaste tubes. Blood flow drops. Nerves get pinched.

Cat-Cow reverses all of it:
- Decompresses each vertebra
- Pumps fresh fluid into discs
- Mobilizes your entire spine
- Activates deep core muscles
- Resets your nervous system

The benefits compound:
• Back pain disappears
• Posture improves naturally

December 5th. While everyone is waiting for January to make changes you could show up 10 pounds lighter and ahead of the pack.

December is "separation season". While everyone is getting lazy and enjoying the holidays, you are creating an unbreakable foundation. 

My client Marcus did this last December. Lost 15 pounds, doubled his energy, and closed his biggest deal of the year on December 28th.

The December Domination Protocol:

Every. Single. Day:

- No alcohol
- Lift 3x a week
- Walk 10k steps
- Limit social media
- Read a chapter a day
- Reach out to 5 people
- Set a goal and do one thing every day to achieve it

Do these non-negotiables until the end of December.

No days off. No excuses. No "I'll start tomorrow."

The math:
31 days × 45 minutes = 23.25 hours total
23.25 hours = Complete physical transformation
January 1st = You're already 27 days ahead

Most people will screenshot this and wait until Monday.

Some will try it for 3 days and quit.

Winners started their plan before finishing this sentence.

If you sit at a desk for 8+ hours a day, this 60-second stretch will save your posture.

My client Mark, a 42-year-old CEO, couldn't raise his arms above his head without pain.

Years of hunching over his laptop destroyed his posture.

His shoulders rolled forward. His back rounded. He looked 10 years older.

Then I showed him the overhead lat stretch.

Here's how:
- Find a bench, couch, or desk
- Place your elbows on the surface
- Walk your feet back
- Drop your head between your arms
- Push your chest toward the floor

Hold for 60 seconds. That's it.

Mark did this every morning before his first Zoom call.

Week 1: "I feel like I'm standing taller"
Week 2: "I can finally sit up straight"
Week 4: "People keep asking if I got taller"

He didn't get taller. He just stopped carrying his desk on his shoulders.

How I Healed From Chronic Pain & Trauma 👉🏼 In the fall of 2020, my body shut down from a car accident, chronic stress, trauma from leaving a toxic relationship, burnout from starting a couple of online businesses at the same time, and COVID. 

On the outside, the more stressed I was, the harder I worked, but mentally, I was hanging by a thread.

I decided to hold myself accountable …and *DECIDED* I would heal myself.

It was the pandemic, the world was shut down, and treatment was hard to obtain.

I’ve been biohacking for over a decade, so I knew a thing or two about healing my body.

✅ Here’s what I did:

→ Talked to a therapist regularly.

→ Walked the walk (not just talk the talk).

→ Ran toward the feelings I didn’t want to feel.

→ Didn’t drag a partner to project my traumas onto.

→ Journaled and meditation became a regular practice.

→ Removed all distractions. Did it myself so I didn’t become codependent.

→ Maintained an active social life for my sanity but was strict with alcohol and vices.

→ When people triggered me, I got curious and ran towards it rather than get mad or hold grudges.

→ Exercised and ate nutritious foods *every day*. My routine grounds me, so I never sacrifice it.

→ Channelled all my focus into my businesses and health.

🧠 Because of that, I learned how to:

→ Detach from outcomes.
→ Be okay with being alone.
→ Switch emotional states on the fly.

I rarely talk about my day job on LinkedIn because I keep my personal brand centred around health.

Wellness, biohacking, and longevity are my passions.

I’ve NEVER strayed from my passions, no matter how many 6-figure contracts I turned down when the company didn’t align with my values.

I’ve been running a digital agency since I was 22, launching e-commerce brands.  I work with the best of the best. I code + design + write + market + build + sell— and I over-deliver because I CAN DO ALL THESE THINGS MYSELF, so I know how to hire.

→ I spend 3-6 months out of a year traveling “homeless” and in monk mode.

I often see this in burnt-out workers and athletes.

Athletes rely on their devices (Oura, Whoop, Garmin) to tell them their body is “ready for their next hard workout” while ignoring bodily signals.

❌ anxiety
❌ bloating
❌ sleep issues
❌ sugar cravings
❌ digestive issues
❌ missed / late periods*
❌ not pooping consistently
❌ chronic soreness & fatigue
❌ unexpected weight gain / loss

You’re pushing your body too hard.

These symptoms are NOT normal and shouldn’t be ignored.

Your body is stuck in fight-or-flight. CHRONIC STRESS is the root cause of inflammation, illness, and disease, whether it’s from sports, work, a toxic relationship at home or arguing with strangers on the internet.

Trust me. 🤞🏼 I spent 12 years pushing my body + mind to the limits. My acupuncturist chides me often: “Katy, your mind is too strong, but you must listen to your body.”

I don’t feel pain like normal people, never have low energy, and can always go go GO. That’s how my brain is wired.

Having a strong mind is a double-edged sword: we can’t always trust our brains (cognitive + subconscious biases), but our BODIES NEVER LIE.

🚨 “Interoception” is the ability to sense your body's internal state.

Your built-in compass for sensing hunger, fatigue, or unease—the direct line from body to brain that guides when to recharge or recalibrate. 

In our always-on world, we've muted it... until a wake-up call forces the reset.

Too bad many of us ignore these signals until something drastic happens.

We KNOW we should do something (slow down), but we don’t.

🆘 Does your interoception suck? No worries.

In a world where we're conditioned to GO GO GO, it takes more discipline to SLOW DOWN than speed up.

Your brain needs time + repetition to adjust and implement new ideas.

When you experience symptoms, do this:

✅ 1. Take a step back. Audit your habits.

✅ 2. Ask: what habits may contribute to symptoms?

✅ 3. Identify potential triggers: consider diet, stress, sleep, exercise, relationships, trouble at work, and environment.

✅ 4. Experiment with changes: replace a trigger with a new habit.

✅ 5. Execute and consistently rewire your brain to form a new habit: Stick to your changes and be patient, as changes occur slowly over time. Take baby steps.

✅ 6. Track your progress in a journal.

✅ 7. Seek professional help if you’re not getting better.

I’m an endurance cyclist, hunting for the steepest roads to climb, riding hundreds of miles per day is normal.

Lift heavy. 
Red light. Sauna. PEMF mat. 
Live by the water and ground barefoot in it daily.
The works.

Never counted a calorie in my life.

In a relationship with incredible communication and connection. Great sex. Zero resentment (we would’ve not attracted each other if we both didn't do the DEEP INNER WORK— that everyone avoids).

Grew up poor but in a stable environment. Loved. Supported. Something I’m grateful for daily.

I don't carry chronic stress because I DESIGNED MY LIFE not to generate it.

That's the longevity game.

❌ THIS is why I don't take conventional health (or life) advice… It’s all targeted for the AVERAGE and that ain’t my algorithm.

Hey, I was average once.
But I optimized my life so I'm no longer average.
I'm above average. 🤓

Took a decade of hard work— therapy, facing my childhood traumas, sitting still in extremely uncomfortable emotions, cutting out ‘friends’, hero dose plant medicine journeys… ALL the works. And a lot of consistency… and the work is for a lifetime (it never ends).

LEARN TO DROP INTO *90min FLOW BLOCKS*

Our bodies have a quantifiable natural work/rest cycle called the ‘ultradian cycle’, which hypothesizes that our alertness (focus) lasts approximately 90 minutes before our body begins to crave a break—that should be at least 20 minutes to recharge. 

Ultradian rhythms are oscillating biological patterns hardwired into our DNA, affecting all aspects of our physical, mental, and emotional health. 

I set up my desk, a timer for 90 minutes, and I try not to eliminate all distractions—including bathroom breaks, to avoid disrupting a flow state.

💡 Tips to drop into a deep 90min flow block:

➡️ Create a ritual to drop into DEEP WORK → by “anchoring habits.” Eg. My pre-game routine for a block of deep work: make coffee, sit down, tidy desk, breathwork for a state change → and begin work.

➡️ Flow states are neurochemically taxing for your brain. Do max 3-4x per day (up to 4 if you’re a pro) but you MUST deploy ACTIVE RECOVERY. Check out my post on ACTIVE RECOVERY (most of us are doing it wrong). Link in comments.

➡️ Eliminate ALL distractions during the flow block. This includes bathroom breaks, getting up to get water. Phone on an airplane. Set yourself up for success before you start.

💣 You don’t wanna hear it, so I’m gonna say it: why you need to exercise vigorously 

Participants in a 2-year intense exercise intervention reversed the effects of ageing on the heart, making it look 20 years younger!

Studies show vigorous aerobic exercise for 5-6 hours a week can:

→ reverse heart ageing
→ lower blood pressure
→ have anti-cancer effects
→ 20% increase in V2 Max after 2 years

Vo2 max is one of the strongest predictors for longevity.

Guys, you know I’m that annoying girl who loves MONYAYS and won’t shut up about EXERCISE. 💪🏼 It solves every problem (from my anecdotal evidence 🤓).

→ anxiety
→ fat gain
→ loneliness

I’m guilty about being obsessed with exercise. 

I began this lifestyle when I turned 20 and have NEVER fallen off the bandwagon or lost motivation to exercise since. 🤞🏼

But I’ve come across many studies showing vigorous exercise is required to increase Vo2 max.

Why?

I've been in endurance sports since I turned 20 in 2007. Most of my friends are 20-30+years older than me. 

Yet some look + act younger than people MY age! 

I think the reason is vigorous exercise— especially endurance sports such as cycling and climbing mountains OUTDOORS.

The rolling hills that we ride are Mother Nature’s way of HIIT. Ups, down, up down.

On top of that, we killed two birds with one stone because we exercise outdoors.

As we all know, nature therapy is the real deal.

You can't deny it.

Studies show intense exercise at 80% max heart rate for 30-40 minutes or HIIT can significantly increase BDNF.

Here’s what intense exercise can do:

→ Intense exercise at 75-80% max heart rate for 20-30 minutes, along with the Norwegian 4x4 protocol once a week, can reverse heart age by 20 years.

→ Intense exercise at 80% max heart rate for 30-40min or HIIT can significantly increase BDNF (aka fertilizer for your brain).

→ Has anti-cancer effects by activating the immune system and killing circulating tumor cells through the mechanical force of blood flow.

→ Benefits of physical activity may be even stronger for cancer patients, with a 48% reduced risk of dying from any cause for breast cancer and a 42% reduced risk for colar rectal cancer.

→ While aerobic exercise at 50-70% max heart rate for 150 minutes a week lowers cancer risk

→ Lactate, produced during exercise, acts as a signalling molecule that communicates with the brain and increases BDNF (brain-derived neurotropic factor), aka fertilizer for your brain. Improves learning, memory, and neurotransmitter levels.

I’ve been writing and blogging since the dial-up days. 👵🏼

3 Reasons Why I Write:

1️⃣ For MYSELF. 

Writing is not my career but my creative outlet + personal development. I have no problem spending hours writing an essay or article even if no one reads it because I learn about myself in the process while contributing to all aspects of my life. 

✔️ I never have creative blocks.

✔️ I live an unconventional life of freedom & fearlessness.

The reason I am where I am today is because I write.

2️⃣ Brain stimulation.
