→ Set TWO alarms (not for waking up)
9 PM: Wind-down begins 
10 PM: Lights out
That hour is non-negotiable transition time.

→ Replace scrolling with reading 30 minutes before bed. 
Your mind needs decompression, not dopamine hits.

→ Create a sleep sanctuary 
Blackout curtains Cool temp (65-68°F / 18-21 Celsius) 
Complete darkness 
White noise if needed

→ Cut caffeine at noon 
Not because you can't fall asleep. 
Because your DEEP sleep gets destroyed.
